Believe it or not there isnt really anything that will help you much as far as warm up, unless you have a pool handy, swimming is the only thing that I have found that is close to the shoulder workout. 10 easys each arm for 5 mins should be fine, then head into the harder stuff. Dont dance around at first. It might be too much strain on your rhomboids. (swinging across your body) A 4 inch tear 13years ago taught me that. Just stand there and punch till you feel burn, then 5 more, switch.
9 is plenty!! after about 10 on and 10 off you shouldnt be able to lift your arms, at first. You wont be able to hold the beer after the first 2 days. Foreamrs will get huge! Biggest advantage to bag work is the energy that you get after doing it for a week. You wake up earlier, get more done, etc. It's unreal.
I know it is going to sound stupid but with Muay Thai, I really found Yoga helped to avoid straining muscles. I felt really gay, but I still do it today and I think it is what keeps me in shape and healthy. Havent been to the doctor, or even been sick, in 9 years except for twice with poison ivy, and I am always around a 3yr old and 1yr old. That's saying something.
GL dog, I still do speed bag and leg work on a heavy to this day and I have found it very rewarding.
